Testosterone declines about 1–2% per year after age 30, and most men don't notice until the symptoms are impossible to ignore — low energy, stubborn body fat, lower sex drive, and stalling progress in the gym. If you've gone looking for how to increase testosterone naturally, you've seen the same recycled lists: five generic tips with no research behind them. This isn't that.
Everything below is backed by published, peer-reviewed research — I'll give you the study, the journal, and the year so you can look it up yourself. I'll also be specific about doses, mechanisms, and who the research was actually done on, because that matters. A study on a deficient 60-year-old doesn't automatically apply to a healthy 38-year-old. These seven methods are ranked by how strong the evidence is.
1. Sleep — the most underrated lever you have
I'm starting here because the data is genuinely shocking. A 2011 study restricted healthy young men to five hours of sleep a night for one week. That's it — one week. Their daytime testosterone dropped 10–15%, and the researchers framed that as the equivalent of aging 10–15 years in terms of hormonal impact.
The mechanism is direct: the majority of your daily testosterone is released during sleep, primarily in the first few hours of deep sleep. Disrupt your sleep architecture and you disrupt your hormone architecture. The takeaway is boring and that's exactly why everyone skips it — seven to nine hours, consistent sleep and wake times, a cool dark room, and screens off before bed. Before you buy a single supplement, fix this.
2. Heavy resistance training (not just any training)
The research is clear that heavy compound movements — squats, deadlifts, rows, and bench — produce the most significant testosterone and growth hormone response. The landmark review on this was published in 2005 in the journal Sports Medicine. The mechanism is large muscle-group recruitment, mechanical tension, and central nervous system activation: more muscle engaged at once means a bigger hormonal signal.
Practically, loads around 75–85% of your max with compound movements produce both an acute testosterone spike and, over time, an upward shift in your baseline. Isolation movements don't produce the same response, and rest periods matter — shorter rest between sets tends to maximize the growth hormone side of the equation.
3. Body fat — especially around your midsection and organs
Adipose tissue contains an enzyme called aromatase, and aromatase converts testosterone into estrogen. More body fat means more aromatase activity, which means lower testosterone and higher estrogen. This isn't a lifestyle lecture — it's a biochemical process. A large 2013 study confirmed a strong inverse relationship between BMI and testosterone, and losing body fat consistently raised testosterone in the intervention studies, not just the correlational ones. Getting leaner directly changes your hormonal environment.
4. Vitamin D
A 2011 randomized controlled trial gave 3,000 IU of vitamin D per day to deficient men for 12 months. Testosterone increased 25% compared to the placebo group. Vitamin D is actually a steroid hormone precursor, and vitamin D receptors have been found in the Leydig cells — the cells in your testicles that produce testosterone. When you're deficient, you're missing a direct input into that system.
Here's the honesty: the effect is most pronounced in men who are deficient. If your levels are already solid, more vitamin D may not move the needle much. Get a 25-OH vitamin D blood test first. If you're deficient, 2,000–5,000 IU per day depending on your baseline is a legitimate place to start, plus around 20 minutes of direct sunlight when you can get it.
5. Zinc
This study is one of the most striking I've come across on this topic. It's older than what I usually reference, but in 1996 researchers restricted zinc in healthy men for 20 weeks and saw a catastrophic drop in testosterone. The same research showed that zinc supplementation in marginally deficient older men essentially doubled their testosterone. Zinc is directly involved in testosterone production and also helps suppress that aromatase enzyme.
Same caveat as vitamin D: if you're already sufficient, more zinc won't dramatically raise your testosterone — it repairs a deficiency. Test first, then supplement if needed. If you want it from food, oysters are the highest source and it's not even close, with red meat and pumpkin seeds as solid backups.
6. Stress and cortisol
Cortisol and testosterone are like bickering siblings — they have a terrible relationship, and that's been established in research since the early '80s. Cortisol suppresses the signal from your brain to your testicles that tells them to produce testosterone, so chronically stressed people have suppressed testosterone production.
Here's the part most guys miss: overtraining triggers the exact same response. More is not always more. I've coached CrossFit for many years and watched over-training crush performance, recovery, and hormonal output in athletes who were doing everything else right. The fix is quality sleep, intelligent training volume, and whatever consistent stress-management practice you'll actually do.
7. The one supplement worth taking: KSM-66 ashwagandha

A 2015 randomized controlled trial gave 300mg of KSM-66 twice a day to resistance-trained men for two months. Testosterone increased 17% versus placebo, and recovery and strength improved. A 2019 study showed this same form meaningfully reduced cortisol, which ties straight back to method six. When you buy it, make sure the label says KSM-66 — generic ashwagandha will not do the same thing.
What I intentionally left off this list — and why
Cold exposure is interesting mechanistically, but the human testosterone data is weak, so I'm not padding the list with it. Intermittent fasting is too conflicting — some studies show a small short-term bump, others show suppression with extended fasting windows. Fenugreek has some evidence, but it's inconsistent, and a few studies flag potential liver and kidney effects at higher doses, so the juice isn't worth the squeeze. Avoiding plastics has a real endocrine-disrupting mechanism, but the direct human evidence on testosterone specifically isn't strong enough to make my list. Every other testosterone video includes fenugreek and cold showers. Leaving them out isn't a weakness of this list — it's the whole point.
Where to actually start
There is no cheat code here. The men with the best hormone profiles aren't running complicated supplement stacks. They sleep seven to eight hours, they train heavy, they're not carrying tons of body fat, and they're not chronically stressed or under-recovered. Testosterone optimization at its core is just general health optimization — you're measuring it through one hormone.
